The "Perfect" $1 Protein Shake

Millions of people drink protein shakes every day. They're the ideal health food: delicious, convenient, portable, and (usually) highly nutritious. Whether you're trying to lose weight, build muscle, or just improve your health, protein shakes can be an incredibly effective way to reach your goals.

A good protein shake can help you:

- boost your metabolism to burn fat quickly (and safely)

- increase your lean muscle mass

- enhance your immune system

- reduce/eliminate your appetite and food cravings

- increase your heart health

- lower cholesterol and blood pressure

- promote healing and recovery

Unfortunately the tasty, often expensive, concoctions you get at your local "smoothie" shop probably aren't your best options. The recipes used at these places are geared much more toward taste than nutrition. Simply put, they're loaded with sugar -- often 30 grams or more -- and frequently have no more than 10 or 15 grams of protein. That nutritional profile is much closer to a milk shake than a protein shake!

If you really want to enjoy all the great health and fitness benefits of a protein shake, it's best to make your own. You can control exactly what goes into it and "optimize" it for your own goals: less calories/fat for weight loss, more protein for muscle building, etc. But maybe the biggest benefit of making your own shakes is that you can load them up with ultra-healthy ingredients that you may not eat otherwise (eg. flax seeds, coconut oil, fresh/frozen berries, etc.)

Here's my personal recipe for what I call "The Perfect Protein Shake" -- an extremely healthy, energy-boosting, muscle-building shake you can make in about 3 minutes. If you buy the ingredients in bulk like I do, the total cost-per-shake should be about a dollar. Not a bad price for something much healthier than your average fast-food meal and just as convenient...

(Note: The following recipe actually makes enough for about 2 medium-sized shakes... or 1 really big shake! Feel free to add more or less of each ingredient to suit your own tastes and needs.)

Put all of the following ingredients into a large, heavy-duty blender and blend until liquefied:

16 oz. Low-Fat, Organic Milk -- A very tasty "base" for the shake with slow-digesting casein protein, calcium, and several vitamins/minerals. If you don't drink milk you can substitute soy milk or filtered water.

2 - 3 Scoops Whey Protein Powder (Generally 30 - 50 grams of protein, depending on the brand) -- If you haven't already heard, whey protein is an incredibly healthy substance that isn't just for bodybuilders. No other protein feeds your muscles or boosts your immune system like whey. Just about anyone can benefit from this amazing food! (Note: Try to avoid protein powders sweetened with the artificial-sweetener aspartame.)

1 Cup Frozen Berries -- Packed with fiber and antioxidants -- with a very low glycemic impact -- berries are some of the healthiest foods you can eat. Unsweetened frozen berries can be purchased year-around and are a great substitute for ice in any protein shake recipe.

1 Tbsp. Virgin Coconut Oil -- A "good" saturated fat with a variety of health benefits that is full of medium-chain triglycerides (MCTs), a great source of energy.

1 Tbsp. Natural Peanut Butter -- A great-tasting, highly filling nut butter with healthy mono- and polyunsaturated fats. Recent studies have shown that peanut butter is great for dieters because it reduces hunger and food cravings more than almost any other food.

1 Tbsp. Ground Flax Seeds -- Flax seeds contain all-important omega-3 fatty acids, a vital component to good health. They also contain lignans (powerful antioxidants) as well as healthy dietary fiber. Many people prefer the nutty flavor of ground flax seeds over the "fishy" flavor of flax seed oil.

1 Medium Ripe Banana -- A good source of potassium, fiber, and healthy carbs, a ripe banana is a great way to sweeten any protein shake.

Optional sweeteners -- If you want to sweeten this (or any) protein shake, two good low-calorie sugar-alternatives are stevia and xylitol, both of which can usually be found in health food stores.

As you can probably tell, my "Perfect Protein Shake" isn't exactly low-calorie. In fact it has quite a bit of healthy fat and a decent amount of carbohydrates. But keep in mind that you don't have to, and probably shouldn't, drink the whole thing at once -- unless your primary goal is to pack on muscle (in which case you might want to drink 2 or more a day!). What I like to do is make a blender-full in the morning, drink a glass for breakfast, take some with me to have as a "pick-me-up" in the afternoon, and then drink the rest at night.

Remember, there are literally thousands of ways to make a protein shake. Find some recipes you really like and don't be afraid to experiment. As long as you base it around whey protein, just about any shake you make should have plenty of health benefits!

Do you find that taking protein is something that you dread? Forget plugging your nose, or trying to chug a chunky mixture that has you ready to gag! We've taken this problem into our hands and put together a list of great tasting home-made protein shake ideas that you can do easily and afford-ably. The following recipes will be mostly geared towards gaining weight for those that can't seem to get enough calories in for the day. Don't worry though! They can be adapted to meet your taste calorie preferences!
Protein Shake Recipes:

Protein Shake

Measure, Combine, and Puree all your ingredients in a blender

Protein Shake

One:

2 cups milk
1-2 scoop(s) whey protein powder
1 banana
2 tablespoons peanut butter (or try flax seed oil)
1/4-1/2 cup raw oats

Two:

1 cup milk
2 scoops whey protein powder
1 banana
2 tablespoons of peanut butter
1 cup of yogurt
8-10 peanuts
4 strawberries

Three:

1-2 cup(s) water or milk
1 scoop banana flavored whey protein powder
4-5 frozen strawberries
1/2 cup egg whites
1/2 cup raw oats

Four:

1 cup milk
1 scoop whey protein powder
8-10 peanuts
1/8 cup raisin bran; 1/8 cup raw oats
1 small banana
3 ice cubes
*optional- ½ cup of fat free cottage cheese

Five:

1 cup milk
1-2 scoop(s) whey protein powder
1 tablespoon of peanut butter
1 tablespoon of coffee
8 Ice cubes

Need to reduce fat?

Try the following...

Skim milk
Use natural peanut butter or substitute it completely
Remove the nuts; however these are a source of healthy fats
Use light in fat yogurt
Find the least fat per serving protein powder

Now that you have your recipes to try out, make sure to write down the calories each shake contains so that you can continue to keep track. If you need extra calories and find it hard to gain weight, prepare and consume a shake two to three times a day (morning, afternoon, evening). These are an excellent way to ingest a lot of calories easily. The biggest advantage will be the ability to now enjoy your protein shake as you would any other drink; rather than having to chug it and experience stomach discomfort.

Making a Good Protein Shake for Your Best Health

What makes a protein shake good or bad? Can you make your own with a little more protein than what you would find in a pre-made brand and with a wider range of flavors than you typically would be able to find in a retail brand? You can make a good protein shake and control the other ingredients that you are adding into it, as well as the calorie and fat content. By knowing exactly what is going into your protein shake, you will be assured that you are having a healthy yet delicious shake.

What Goes into a Protein Shake?

Just like any other type of shake, a protein shake requires a liquid base and then the additional items. Even the fattening milk shake starts with a liquid (milk) and then adds ice cream and occasionally other ingredients such as candy bits or nuts. The actual protein shake is not necessarily a "shake" in that sense of the word mainly because they are not whipped up with a thick dairy base. What yours contains will depend on the brand name and the type of shake you are using. There are protein shakes that are meant to help body builders bulk up, and these are slightly higher in calories than other types. Some are sold as weight loss shakes, so they should feasibly have far fewer calories. You can make your own protein shake with a liquid (skim milk, soy milk, coconut water, etc.) and then the add ins. If you want to make a creamier shake for instance, you can add in a scoop of non-fat yogurt (Greek yogurt is much thicker and creamier) along with the protein source you are using, whether it is nuts or nut butter or a scoop of protein powder of your choice. You can opt for the flavored protein powders as part of your protein shake, but you should always taste the flavors from several brands before deciding which you like the best.

You can experiment with the add ins and the flavors that you are going to use - for instance, you can use a chocolate-flavored protein powder with a teaspoon of peanut butter to make a choco-peanut flavored protein shake with fewer calories than what you would get in a packaged version.

Considering the Liquid Base for Your Protein Shake

Obviously milk is going to be one of the most natural choices for your protein shake. Start with skim or low fat milk rather than whole milk, which adds too many calories and saturated fats to the mix. Soy, rice, and almond milks are also good choices for those who are lactose intolerant, and they can be found in a number of flavors and varieties. As always, read the label carefully so that you can choose the type that is giving you the most nutrients with the lowest calorie and fat content.

Flavors for Your Protein Shake

If you are not finding the right brands of flavored soy milk for your protein shake, you can start with basics and add in additional flavors as you mix. Cocoa (not the sugar filled mix for children's milk) consumed daily has been shown to reduce blood pressure even among those who have severe hypertension. Cocoa is also high in antioxidants. A scoop of pure cocoa plus the protein powder for your protein shake can make for a delicious yet very nutritious shake for far less money than you would have to spend to buy the same thing.

Creamy Additions

For the typical shake, you start with ice cream. In your healthier version, you are going to use something cold, creamy but lower fat and delicious. Greek yogurt, which is thicker than other yogurts, is also higher in probiotics and has much less sugar, making it a healthier choice. If you cannot find Greek yogurt, opt for low fat or non-fat flavors but watch for potentially harmful ingredients such as added sugars, colors, and preservatives.

If you want to go with a less sweet version of the protein shake, you can use cottage cheese, which when whipped up will still have the right texture. Again, opt for low fat or non-fat cottage cheese.

Bumping Up the Protein

Milk, soy milk, cottage cheese, and yogurt all have protein in them, however, to increase the protein content even higher you can add a scoop of a protein powder (egg, whey, soy, or rice) depending on your needs and personal preferences, or you can use nuts or nut butters to increase the protein content. While these are a healthy option, they also can cause a great increase in the calorie and fat content of the protein shake as well. Walnuts, a heart healthy source of Omega 3 Fatty acids, are also rich in vitamin E, which may be helpful in fighting blood protein that may cause inflammation.

To Sweeten the Protein Shake without Using Sugar

Instead of sugar or sugary foods, your protein shake can be sweetened up by using a number of different fruits including blueberries and strawberries, both naturally sweet and high in antioxidants and other nutrients. Honey, especially wild clover honey and dark, flavorful varieties, are also a good choice to make as well. Be wary of the artificial sweeteners because all research is currently inconclusive for which is safe and which is not. Remember that honey is much more concentrated than white sugar but also has beneficial antioxidants in it.

Orange Applenana Shake

Peal an orange and leave a little of the white part on the sections. This rather bitter tasting substance is high in valuable antioxidants. Use 1/2 the orange, remove the core from 2 green apples and chop it. Put the orange and apples into bender and add a ripe banana and one tablespoon of brewer's yeast.

Blend until it's smooth and garnish it with a slice of orange.

Use 12 ounces of the next diet shake to replace a meal.
This shake is less than 100 calories.

Chop one apple. Put it in the blender add a peeled orange and banana and a handful of blueberries or strawberries. Put in four ice cubes and a fresh-pitted peach. Add a half-teaspoon of toasted wheat germ and blend.

This wonderful shake is a great lunch or breakfast that provides a lot of additional nutrition to a diet.

Fudgalicious Peanut Butter Shake

Use one cup of any fat free, sugar free ice cream, add ¾ cup of low fat 1% milk and 1 to 2 tablespoons of peanut butter. Whirl in the blender until it is totally mixed.

Use this as a filling substitute for a breakfast or lunch. Since it doesn't contain all the valuable nutrients, don't overuse it.

Try this unusual apple shake.

Mix one cored apple with 12 ounces of soymilk, 3 to 4 ice cubes and 2 scoops of vanilla protein powder. Toss in a tablespoon of almond meal and a tablespoon of wheat germ. Blend the mixture and enjoy.

Here are a few recipes for awesome protein shakes and smoothies that are tasty, healthy and nutritious.  Always remember that a proper nutrition plan is key to your bodybuilding and fitness workouts.

Protein Shake

Orange Julius Protein Shake

Protein Shake

1 cup orange juice 1/2 cup milk 1/4 cup heavy cream 1 teaspoon vanilla 1 scoop vanilla whey powder 6 to 8 ice cubes
Optional:  Add egg yolk for extra protein and richness

Directions:  Blend all ingredients before adding ice. Serve immediately.

Peanut Butter Banana 'n' Honey (High Calorie)

1 banana 2 tablespoons crunchy peanut butter (with hand-blended oil, like Adams brand) 1 to 2 tablespoons honey 1 cup whole milk 2 scoops protein of choice (vanilla is good) 6 ice cubes
Optional:  Make it chocolate banana by adding 1/2 teaspoon of cocoa powder and using chocolate flavored whey

Directions:  Add milk and honey to blender and blend; add protein and blend until smooth. Add room temperature banana in chunks, plus peanut butter and blend well.

Kiwi Strawberry Smoothie

2 kiwi's skinned and sliced 6 frozen strawberries 1/2 cup white grape juice 1/2 cup yogurt, plain 1 scoop tropical type whey protein 5 ice cubes
Directions:  Add fruit and blend; then blend in yogurt and add white grape and combine well. Add whey protein, blend again and then finish with ice for consistency desired.

Exotic Mango Smoothie

1 scoop tropical flavor protein (Max Muscle pineapple or mango, or other) or vanilla 1 large mango diced and chilled 1 banana 1/2 cup Russian whole milk yogurt + 1 tsp vanilla (or 1/2 cup vanilla ice cream) 3/4 cup orange juice 1/2 teaspoon cardamom or cinnamon 6 ice cubes
Directions: Blend OJ, yogurt, banana until mixed. Add ice cubes, mango and continue blending. Add cinnamon or cardamom - it's amazing!

Berry Blast 'n' Banana

1/2 cup red raspberries 1/2 cup strawberries (frozen) 4-6 blackberries - fresh 1/2 cup yogurt 1 banana 1 teaspoon vanilla Whey protein vanilla 1/2 cup ice
Directions: Blend yogurt with blackberries and raspberries. Before adding ice, push through sieve (sifter) to rid the mix of blackberry and raspberry seeds. Put back in blender, add protein, banana and ice and blend.

Strawberry Soy or Rice Milk Shake

6 to 8 fresh strawberries 1 cup soy milk or rice milk 1/2 cup strawberry yogurt or soy ice cream (any flavor you like) 6 ice cubes Soy protein (or whey)
Directions: Add milk type you're using, and blend with protein. Add yogurt and berries and blend. Add ice cubes and froth.

Orchard Fruit Smoothie

8 fresh cherries, pitted 5 slices of nectarine or peach (fresh w/ juice) 1/2 banana 1 cup milk (nonfat to 2 percent) 1 scoop vanilla whey or non-flavored plain whey protein
Directions:  Blend the fresh cherries and nectarine with milk, add banana, whey and finish with strawberries to make shake iced.

Chocolate Banana

1 to 1.5 bananas frozen and cut into chunks 2 tablespoons of favorite chocolate syrup or melted semi-sweet chunks 1/2 cup yogurt or 1 scoop vanilla bean ice cream (if not on diet) 1 cup milk 1 to 2 scoops chocolate or vanilla whey protein
Directions: Combine chocolate with milk until combined; add ice cream, whey and blend. Add banana chunks and blend until they make a frozen frothy treat.

Dieter's Fruity Whey Protein Smoothie Recipe

1 banana cut into chucks 1 or 2 scoops of whey protein( according to the brand) 3 large strawberries 1/4 cup blueberries 1/2 of skim milk 1/2 cup ice 1/2 cup of yogurt
Directions:  Blend the banana with the milk, ice, protein and yogurt until a slushy texture is formed. Add the strawberries and blueberries and blend till slushy. Blending the fruit last will keep it suspended in ice and fresh.   

Trail Mix Smoothie

1/4 cup almonds 1/2 cup raisins 1 banana cut into chucks 1 or 2 scoops of whey protein( according to the brand) 1/2 cup milk + 1/2 cup plain or peach yogurt 1/2 cup ice cubes
Directions: Blend almonds in food processor or grinder until dust or small chunks. Add raisins and blend until very well chopped. Next, add banana, whey protein, milk, and ice cubes until a smooth texture is formed. Make sure the almonds and raisins are well blending.

Coffee Boost Smoothie 

1 cup of coffee chilled 1 tsp of sugar, honey, or chocolate syrup( to flavor to yoru liking) 1 banana cut into chunks 1/2 cup of whole milk
Starbucks Coffee Smoothie Recipe

1 bottle of Starbucks Coffee drink 1 banana cut into chunks 1/2 cup vanilla or coffee ice cream + 1 scoop whey (or use yogurt and whey if dieting) 6 ice cubes
Directions: Blend coffee with whey protein, then add ice cream, and banana until well blended. 1 cup of milk may also be added with ice cubes for a slushy texture. Because Starbucks Coffee bottled drinks are sweetened, don't add more.

Even though this is a great source of protein and other valuable nutritional needs, it is important to understand every aspect in order to get the best results. There are possible side effects that you should be aware of in order to avoid any health problems and concerns if you take too much. Even though it has incredible positive effects and results, there are five important things to know about whey protein side effects.

1) The first thing to be aware of is that too much of a good thing can be bad for you. Extremely high intake amounts can eventually result in the first of whey protein side effects. Extremely high amounts, especially over a prolonged period of time will put extra stress on the liver. This can eventually lead to medical problems with your liver as it works harder and harder to do it's job as you take in huge amounts of this type of supplement. Not a good thing considering this is the second most important organ in your body right after the heart.

2) The second of possible whey protein side effects is for anyone who is very sensitive to lactose and are lactose intolerant. There are two types of this protein on the market. The first is concentrate while the other is isolate. The concentrate has a lactose level of 5 - 6% while the isolate only contains 1%. Although low, for those with very sensitive lactose levels, this can be a serious problem.

3) The next possible negative effect is still in debate. Experts are somewhat divided on the effects of long term excessive protein intake although some research does point to the possibility that it can be linked to deteriorating kidney function. Your kidneys are responsible for helping to filter out toxins and unwanted agents in your body and deteriorating kidneys can eventually result in the need of a transplant.

4) The fourth thing to know about is that some experts also believe that excessive, long term protein intake can also contribute to the possibility of osteoporosis. Osteoporosis is a disease that causes the bones to become more fragile and much more likely to break. Although there is no research to back up the link between excessive protein intake and osteoporosis, it is worth noting that many experts do believe that there is an increased possibility of this being one of the whey protein side effects.

5) The fifth and final effect you should be aware of is the possibility of having some other type of allergic reaction not related to lactose intolerance. These include the possibility of a rash or hives, itching, swelling of the lips, mouth, and throat. You may also experience difficulty in breathing, diarrhea, vomiting, or blood in the stool. If you experience any of these problems, seek medical treatment immediately and stop taking your supplement.

Overall the basic analysis is that too much of a good thing can still be bad. Although there is very little research on the possible whey protein side effects, too much of anything can be detrimental for you. The only real concern is for anyone who has an allergic reaction to the lactose or other ingredients included in a protein supplement, however, this doesn't mean that you shouldn't be responsible when using and consuming a supplement on a regular basis. Don't go over board and make sure that you are using your supplement properly with a daily training and exercise program.
